Do I need protein immediately after exercise to build muscle?
Adequate protein supports recovery and training adaptations, but there is no single narrow deadline after which benefits disappear. Daily intake, distribution and training matter. An ordinary meal can meet recovery needs without a mandatory protein powder.

Timing depends on the day
A protein-containing meal shortly before exercise changes the situation compared with training after a long fast. Have a suitable meal or snack afterward when practical, especially with closely spaced sessions. Do not let minute-by-minute timing distract from adequate food and sleep.
Build a recovery meal
Choose a protein source such as yoghurt, eggs, fish or legumes, with carbohydrates and fluids appropriate to the effort. Requirements depend on body size, age, goals and health. Spread protein across meals instead of relying on one large serving.
When supplements help
Powder may be convenient when food intake is difficult, but cannot replace effective training. Kidney disease, a prescribed diet or young age requires an individualised plan. Check ingredients, quality and allergies.
